Omega 3 Dosage: What Is the Right Amount?

Do you choose your omega 3 based on the number on the front of the bottle?

It is easy to assume that number tells you how much active omega 3 you are getting. In reality, the fish oil amount on the front is not the same as the EPA and DHA content listed on the back.

That is where dosing gets confusing. Before deciding how much you need, it helps to understand what you are actually measuring.

What Counts as Omega 3?

When researchers study omega 3 supplements, they rarely focus on total fish oil intake. Instead, they measure EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid), the two long-chain omega 3 fats most often discussed in relation to cardiovascular health, brain function, inflammation regulation, and long-term health.

This distinction matters because fish oil and omega 3 are related, but they are not the same measurement. Fish oil contains EPA and DHA alongside other naturally occurring fats, so two supplements can both contain 1,000 mg of fish oil while providing very different amounts of active omega 3.

A 1,000 mg fish oil capsule does not automatically mean 1,000 mg of EPA and DHA. One product might provide around 300 mg of combined EPA and DHA, while another may provide more than 700 mg in a similar-sized capsule.

To understand what you are actually getting, look at the EPA and DHA content listed in the supplement facts.

For General Health

For most healthy adults, commonly cited intake ranges fall around 250-500 mg of combined EPA and DHA per day. The European Food Safety Authority (EFSA) describes this as the dietary recommendation range for European adults based on cardiovascular considerations (2).

If you regularly eat oily fish such as salmon, sardines, mackerel, anchovies, or herring, you may already be close to this range. For people who rarely eat seafood, a concentrated supplement can help close the gap (1).

Some people also prefer not to rely heavily on fish because of concerns about mercury and other environmental contaminants. EFSA notes that pregnant women are often advised to replace large fish with smaller fish containing less mercury, while many EU national authorities provide species-specific advice on fish and seafood intake (3).

For Heart Health

EFSA describes 250-500 mg/day of combined EPA and DHA as the dietary recommendation range for European adults based on cardiovascular considerations (2). A cardiovascular meta-analysis found that protective effects for CVD events and myocardial infarction appeared to increase with dose, with the authors highlighting 1-2 g/day as a range rarely achieved in most Western diets (4).

For people with elevated triglycerides, the American Heart Association recommends 4 g/day of prescription omega-3 fatty acids, typically providing more than 3 g/day of EPA and/or DHA, as an effective and generally well-tolerated option for lowering triglycerides after diet, lifestyle, and underlying causes have been addressed (5). EFSA has found supplemental EPA and DHA intakes up to 5 g/day to be generally safe for adults, but therapeutic intakes should still be discussed with a healthcare professional (2).

For Brain Health and Mood

For cognitive function, dose-response research is beginning to give more useful context. A 2024 meta-analysis of 24 studies found that benefits for executive function showed an upward trend during the first 12 months of supplementation, most apparent at daily intakes above 500 mg of total omega-3, with EPA contributing up to 420 mg of that amount (6).

For mood, EPA appears to be the more relevant form than DHA. While omega 3 is not a replacement for medical treatment and more long-term research is needed, one meta-analysis of 26 placebo-controlled trials found that formulas providing at least 60% of their omega-3 as EPA were associated with improvements in depressive symptoms, with benefits observed at EPA doses of up to 1 g/day (7).

For Recovery and Training

Athletes and physically active people are often interested in muscle soreness, recovery, inflammatory responses, and adaptation to training.

A recent systematic review suggested that at least 2.4 g/day of EPA and DHA for at least 4.5 weeks may be more effective for reducing some markers of exercise-induced inflammation, muscle damage, and oxidative stress (8). However, the authors also noted that more evidence is needed before clear dose and duration recommendations can be made.

In professional rugby players, around 2.2 g/day of combined EPA and DHA during five weeks of pre-season training was associated with reduced muscle soreness and better maintenance of explosive power (9).

Why Quality Matters as Much as Dose

When choosing a supplement, concentration, purity, oxidation control, and third-party verification are just as important as the dose itself.

Omega 3 fats are sensitive to oxygen, heat, and light. Over time, poor-quality fish oils can oxidise, affecting freshness, taste, and overall quality.

Purity also matters. Because fish oil comes from marine environments, testing for heavy metals and environmental contaminants is an important part of quality control.

This is why independent third-party testing matters.

A supplement label can tell you how much EPA and DHA should be present. Independent testing helps verify that the product contains those amounts and meets recognised standards for purity and quality.

The Takeaway

Fish oil and omega 3 are not the same thing. Once you understand the difference, dosing becomes easier to interpret.

Start with your goal, then check the back of the label, not just the fish oil amount on the front. General intake, cardiovascular function, mood, brain health, and exercise recovery have different ranges in the research.

If you're on blood-thinning medication or have a procedure coming up, check in with your doctor before increasing your intake.
