Why B Vitamins Work Better Together

B vitamins rarely attract the same attention as vitamin D, magnesium, or omega-3s, yet they sit at the centre of some of the body's most fundamental processes. Every day, they help convert food into energy, repair DNA and maintain healthy nerves, skin, and hair. There are eight of them in total, each with its own specialised function, but their real strength lies in how they work together through interconnected metabolic pathways that keep the body running smoothly.

B vitamins are water-soluble, meaning the body doesn't store them in fat tissue the way it does vitamins A, D, E, and K. Any excess is generally cleared out, with one notable exception: vitamin B12 can be stored in the liver for years.

This makes regular intake from food or supplements important. When levels fall, the effects can show up across energy, mood, and cognition.

Who Is Most at Risk of Deficiency

Vegans and vegetarians are at higher risk of vitamin B12 deficiency, since B12 is found almost exclusively in animal products and can take years to deplete due to storage in the liver. Older adults face a similar risk, as B12 absorption tends to decline with age regardless of dietary intake (1).

During the preconception period, folate requirements increase significantly to support early fetal development, making adequate B9 status particularly important (2).

People with restricted diets or prolonged dietary imbalances may be more likely to fall short across several B vitamins, particularly when overall food variety is limited.

How B Vitamins Fuel the Body

Four B vitamins sit at the core of how the body converts food into energy, each playing a distinct role in energy metabolism. Because these processes scale with energy demand, physically active individuals may require higher dietary intake to maintain optimal levels.

B1 (Thiamine) is the entry point. Without it, the body cannot efficiently convert carbohydrates into ATP, the molecule cells run on, and nerve signal transmission suffers. Prolonged deficiency is associated with peripheral neuropathy and cognitive impairment (3).

B2 (Riboflavin) picks up from there, producing the coenzymes that drive cellular energy metabolism and helping the body recycle glutathione, one of its key antioxidant defences. It has also been studied for migraine prevention, with trials using 400 mg daily showing reductions in frequency (4).

B3 (Niacin) fuels the production of NAD+, a molecule essential for energy metabolism and DNA repair (5).

B5 (Pantothenic Acid) is nicknamed the anti-stress vitamin because of its direct role in adrenal hormone production. It also produces coenzyme A, central to the metabolism of fats, carbohydrates, and proteins, and has shown benefits for skin barrier function and wound healing. Deficiency is associated with fatigue, low mood, and insomnia (6).

What B Vitamins Do for Your Brain

The brain is one of the most B-vitamin-dependent organs in the body, relying on three of them to produce the chemicals that regulate mood, cognition, and nerve function.

B6 (Pyridoxine) is directly involved in producing serotonin, dopamine, and GABA. When levels fall, these neurotransmitter pathways are among the most sensitive, showing up as low mood, irritability, and disrupted sleep. A recent systematic review found doses of at least 50 mg daily may improve psychological symptoms associated with PMS (7). Long-term use above 100 mg daily has been associated with peripheral neuropathy, so higher doses for symptom relief are best taken under guidance.

B12 (Cobalamin) covers some of the most fundamental functions in the body: maintaining the myelin sheath protecting nerve fibres, producing red blood cells, and synthesising DNA. It is also the B vitamin most commonly found to be deficient, particularly in those who eat little to no animal products. Because absorption becomes less efficient with age, oral supplements often provide 250-1,000 μg daily (1).

A meta-analysis of 16 randomised controlled trials found that supplementing with a combination of B vitamins produced a significant reduction in stress, with the greatest benefit seen in people with poor nutrient status or low mood at baseline (8).

Why B Vitamins Matter as You Age and Grow

Keeping B3, B9, and B12 levels adequate becomes more important as the body ages. NAD+ levels decline with age, which is associated with reduced efficiency in energy metabolism and cellular repair pathways (5). B12 absorption also becomes less efficient with age, which means deficiency can develop even in people who eat animal products regularly.

B9 (Folate) works alongside B12 to keep homocysteine in check. Homocysteine is an amino acid that builds up in the blood and, at elevated levels, is associated with greater cardiovascular risk and cognitive decline as we age (9). It is also one of the most important nutrients for women planning a pregnancy, where 400 μg of folic acid daily before conception is the standard recommendation for neural tube protection (2).

The B Vitamin Behind Healthy Skin and Hair

While Biotin (B7) is a popular cosmetic supplement, its actual biological role is as a coenzyme in fat and glucose metabolism (10). It supports hair, skin, and nail health by helping the body process the amino acids needed to build keratin, though clinical studies show it primarily benefits individuals with an existing biotin deficiency rather than the general public (11).

Individual B Vitamins vs. a Complex

B vitamins are available as standalone supplements or as a B complex, which combines all eight in one formula. Standalone makes sense for a specific need: high-dose B12 for vegans, folate for early pregnancy, B2 for migraines, or B6 for PMS.
